In resting skeletal muscle, ATP is stored at a concentration of ~5 mmol/kg wet muscle, enough for only 1 to 2 seconds of maximal exercise. Phosphocreatine (PCr) serves as a high-capacity energy reservoir that allows for immediate ATP resynthesis during the first 6 to 10 seconds of maximal effort: creatine kinase (CK) catalyses the transfer of the phosphate group from PCr to ADP, regenerating ATP: PCr + ADP + H⁺ → ATP + Cr. This system is the main energy provider for very high-intensity and very short-duration efforts (sprints, maximal lifts, jumps, throws). When muscle PCr is depleted (~10 seconds of maximal effort), performance drops abruptly. Uses
Recommended dose: Mix 5g (1 level scoop) in 400 to 500 ml of water and take immediately after training. Post-workout intake with moderate to high glycaemic index carbohydrates (which stimulate insulin, which in turn upregulates the CREAT1 creatine transporter in muscle cells) maximises muscle creatine uptake. On non-training days, take at any time with a meal.
Loading protocol (optional, for faster effects): 20g/day divided into 4 doses of 5g for 5 to 7 days, followed by a maintenance dose of 3 to 5g/day. The loading protocol saturates muscle creatine stores in ~7 days vs. ~28 days with only the maintenance dose. Both protocols achieve the same level of muscle creatine in the long term.
